From the intermediate lane. A distance workout.

1 X 400yds easy warmup

1 X 1500yds descend each 500

15 X 100yds swim on 1:50, try to maintain 1:20 for each 100

10 X 75 pull, (rest 10 sec on 50, all out hypoxic (2 breaths) for 25) on 1:30

1 X 150 warmdown

total 4300 yds, 90 minutes
